๐Ÿงฎ Sleep Debt Calculator

See how many hours of sleep you're behind on this week โ€” and get a simple way to catch up.

How this sleep calculator works

While you sleep, your body moves through repeating sleep cycles. Each cycle lasts about 90 minutes and includes light sleep, deep sleep, and REM (dream) sleep. If your alarm goes off in the middle of deep sleep, you can feel groggy and heavy โ€” even after a full eight hours. If you wake at the end of a cycle, you usually feel far more refreshed.

This calculator counts backward or forward in 90-minute blocks and also adds about 15 minutes for the average time it takes to fall asleep. It then shows you a few good options โ€” plus a visual timeline of the recommended one โ€” so you can pick what fits your evening.

How many sleep cycles do I need?

  • 6 cycles (9 hours): ideal for teenagers, recovery, or catching up.
  • 5 cycles (7.5 hours): a healthy target for most adults.
  • 4 cycles (6 hours): workable for a short night, but not ideal long-term.

What is sleep debt?

Sleep debt is the gap between the sleep you need and the sleep you're actually getting, added up over several nights. A night or two of short sleep is normal โ€” but a debt that keeps growing can affect focus, mood, and energy. The good news: it's usually best repaid gradually (an extra 20โ€“30 minutes a night) rather than in one big weekend catch-up.

Simple tips for better sleep

  • Try to sleep and wake at the same times every day, even on weekends.
  • Dim the lights and put screens away about 30โ€“60 minutes before bed.
  • Avoid caffeine in the afternoon and evening โ€” it can linger for hours. Use our caffeine cut-off calculator.
  • Keep your room cool, dark, and quiet.
  • If you canโ€™t sleep after 20 minutes, get up and do something calm, then try again.

Frequently asked questions

What is a sleep calculator?

It suggests the best times to fall asleep or wake up based on 90-minute sleep cycles, so you wake at the end of a cycle rather than in the middle of deep sleep.

How long is one sleep cycle?

About 90 minutes on average. Most adults feel best after 5 to 6 complete cycles โ€” roughly 7.5 to 9 hours.

Why do I feel tired even after 8 hours?

Waking during deep sleep can leave you groggy even after enough hours. Timing your wake-up to the end of a cycle often helps you feel more rested.

What is sleep debt and how do I pay it back?

It's the accumulated gap between the sleep you need and what you're getting. Repay it gradually with slightly earlier bedtimes rather than one long catch-up sleep.

Is this medical advice?

No. This is a general guide based on average sleep-cycle length. If you regularly struggle with sleep, please speak to a doctor.
